Big Chainring

Indoor cycling once again even though is was beautiful outside.  I like the training indoors because I can focus so much more on specific drills.  Today I chose the Big Chainring (E4) workout from the Workouts For Indood Cycling book.  I did modify the warm-up and the mainset to fit my needs.  I had a great 50 minute workout once again watching the Ironman World Championships.

Warm-Up
5 minutes easy building cadence above 90 RPMs
5 x 30 seconds standing/30 seconds seated.
6 x 1 min right leg/1 min left leg

Main Set
5 x 5 minutes in Big Chainring pushing cadence of > 80 RPMs in HRZ 3 with a 2 minute recovery.

Each set I would continue to build my effort until I hit the bottom end of HRZ 4 and then back it off slightly.  Each set I had an average HR of 171 (HRZ 3.6) averaging 85.5 RPMS. 

Cool-Down
5 minutes easy letting heart rate return to normal.

9 Mile Long Run

A great run this morning.  My goal this morning was to run the first 5 miles at an 8 minute pace keeping the heart rate below 164 (70% HRR) and then run the next 2 miles at a 7:30 pace, 1 at 6:50 pace and then a mile cool down.  I had an absolute liberating run this morning.

Isolated Leg Drill

The title alone sounds defeating.  Late morning workout scheduled on the trainer to conduct isolated leg drills.  The focus was to work on the efficiency of each pedal stroke and identify the weaknesses.  This workout comes form the Workouts for Indoor Cycling, Speed Skills 1.  I added slightly to the workout so I did a total of 50 minutes of spinning. 

Warm-Up: 17 Minutes
5 min pedaling easy, keeping cadence above 90 rpm
5 min alternating 30 seconds standing; 30 seconds seated
6 min seated altenate 1 minute right leg 1 minute left leg
1 min pedaling easy

Main Set: 28 Minutes
7 X 4:00 maintaining a cadence of 85 rpm
     Alternane 1 min right leg; 1 min both legs; 1 min left leg; 1 min both legs.  I put support
     on each side of the bike to place my feet while pedaling with the opposite leg.  The focus
     was not to push down on the pedal stroke; at the bottom, pull back and up and push
     forward at the top of the stroke.

Cool Down: 5 Minutes pedaling easy but maintaining a cadence of 90.

I did a fairly descent job of maintain the cadence throughout the isolated leg drills however I notice on both the right and left legs at about 40 seconds into the workout I start to loose efficiency at the top of the pedal stroke.  As I sit here and type this I can feel the burn in my quads.  I guess that is a good thing.

Spooky Early Morning Run

Up bright and early and running by 6 a.m. It was dark, cold and eerie this morning running along the river with the fog coming off the water.  I was running on the Riverwalk in Columbus, GA which is mostly lit up but there were a lot of lights out this morning.  There is a wooden bridge to run across which can be really spooky at night if you let your imagination get away from you and this morning was not different.  No lights on the bridge and not lights leading into the bridge.  Of course as usual I am trying to see look far enough in front of me to make sure nobody is there waiting for me in the dark.  This morning, I see someone moving in front of me.  Is it for real or just my imagination?  As I got closer it was definitely someone in front of me.  It was a man with a hood over his head, which at that moment I realized who it was.  It was an older gentleman that I see walking almost every day and he is just as pleasant as can be.  On my return trip through this bridge was really freaky.  At least running this direction the lights on the riverwalk shown toward the bridge, but his time all I could see was a hand moving back and forth, glowing in the dark. “Spooky!” It was the same guy, but he was wearing white gloves which reflected the light.

Now that the drama is over, I can share my run information. It was a bit colder than I am used to so I decided to wear tights and a jacket this morning. An easy 6 mile run this morning.  Since it was dark I figured I would just run by feel and not worry about me pace.  I just wanted to have a pleasant run with my God and enjoy the silence of the darkness.  I ended up averaging an 8:12 pace.  The good thing my splits were somewhat close to each other and I kept the heart rate below 70% for most of the run.  I actually reached 72% at the end of the run coming up a little hill.

Going Aero - Indoor Cycling

 Trainer ride this afternoon; 50 minutes on the trainer watching Ironman World Championships 2011. I used the indoor cycling book workout E2, Going Aero. 15 minute warm-up followed by 10 minutes aero, 10 minutes sitting upright, 10 minutes aero with 5 minute cool-down. The main set was in HRZ2 with a cadence of 90.

Six Mile Run

This morning I headed out for a 6 mile run.  The plan was to run at an easy pace of 9 minute miles.  Well I didn't do such a good job of running at 9 minute mile.  I ended up running an 8:37 pace.  I am happy with the pace just because I averaged 143 for a heart rate which is about 65% of my heart rate reserve.  My heart rate maxed out at 165 which is 71% of heart rate reserve.

Overall I would say the run was a success although I did not meet my original goal of 9 minute miles.

30-Minute Time Trial

I did a 30 minute time-trial today on my trainer.  I am really out of shape.  I did a 20 minute warm-up gradually increasing the intensity and finished the warm-up with 5 x 30 seconds sprints with 30 secend recovery.  After the warm-up I did a 5 minute rest/stretching and then back on the bike for 1 minute.  Then I started the 30 minute time trial.  I tried not to start off too fast and burn out.  I think I did a pretty good job at keeping at the same intensity during the entire ride.  As approached 20 minutes I was ready to get off the bike the legs were burning but I continue to maintain.  My speed didn't taper off too much toward the end of the time trial.  It only dropped about .2 mph during the last 10 minutes and I was able to maintain an average cadence of 90.  Now I have something to guage my training; I plan on doing a time-trial every 4 weeks or so.

To keep myself from getting bored I watch Inside-Endurance Sports by Gatorade on youtube.  I watched all 12 episode.  It was pretty interesting to watch.

7 Mile Run

The goal this morning was to run 7 miles at an 8 minute pace.  I had a great run and ended up running slightly faster averaging 7:51.  I tryed to keep the pace as steady as possible once I got started.  I clocked the first mile at 7:37 which I knew was much faster than my goal pace.  I was just running by feel and once I looked at the split I knew I had to slow it down a bit.  The second mile was 7:49 which was better but still not where I wanted it.  The remainder of the splits were: 7:53, 7:55: 7:49: 7:52, and 7:53.

Indoor Cycling Workout - Rolling Hilly Course

I took a workout from the "Workouts For Indoor Cycling" book.  I did E1, Rolling Hilly Course.  The main set consisted of 2 sets with the first set consisting of 6 x 2:00 minutes in Heart Rate Zone 2 choosing any gear to maintain 70 RPM with 1 minute recovery maintaining 100 RPMs.  The second set was identical with the exception of each repeats was 3 minutes in length.

I did 16 minute Warm-Up and then did the main set followed by 5 minute Cool-Down.  I had a great workout and felt the burn in the legs.  It was much harder than I expected to stay at 70 RPM but keep the hear rate in zone 2 at the same time.  I took me a while two repeats until I got it right to where I could maintain the same gear the entire 2 or 3 minutes without busting my heart rate.

Out of Shape

Wow - How easy it is to get out of shape!  I need to start putting in the workouts on a daily basis.

I tryed to do the Spinnerval Lean and Mean workout and I didn't make it but 30 minutes into it before I had to call it quits.  Legs were on fire.  I only made it to the top of the first pyramid.  So I guess I need to start working on my base versus trying to kill myself.  Time to break out the indoor cycling book and work on my endurance.

Day 6 - Weight Loss

So I am down a few pounds from where I started.  I want it to go slowly and not drop drastically.

Day 6 - I am over my calorie count once again, but it is ok.  2600+ for calories.  I could have easily kept it under 2400 but I chose not too.  At least I am still keeping a negative calorie count with exercise.

12 mile run this morning and then an 8 mile drive to Fort Bragg, NC.

I did good again today in eating.  I am just under 2300 calories for the day, as long as I don't snack anymore.

I also got in a short brick workout of 14 mile bike (19 mph) and 3 mile run (7:25 pace).

Day 4 - Weight Loss

I am not doing so good at watching what I am eating.  My goal is 2400 calories a day, regardless of exercise.  I know some days I will have more based on how long I train for the day, but right now my training isn't all that long in duration.

Day 1 - 2500 calories; 8 mile run
Day 2 - 2800 calories; no exercise
Day 3 - 3400 calories; no exercise
Day 4 - 2250 calories; no exercise

At least I had one day below my goal.

Eight Mile Run

I had a great run this morning and I love my new Brooks shoes, Pure Connect.

I took two days off from running and went for an 8 mile progressive run.  Mile 1 was a 7:56 pace and mile 8 was 6:38 pace.  I feel as though my running is getting much better since I bought these shoes.  I need to buy another pair so I have atleast two pair to rotate.

I have been having problems with shin splints over the past few weeks and I think it is boiling down to stretching.  I started stretching more this week and the pain is going away.

Losing weight

Wow!  How fast we gain weight when we continue to eat and stop training.  I am still eating as though I am training 10 plus hours a week.  I reached 195 pounds when I weighed myself this week.  It is time to lose the weight and I know it will be tough between Thanksgiving and Christmas coming.

My goal is two-fold.  1)  I would like to get down to 175 which is less than my Ironman Louisville race weight and 2) I would like to start training harder and longer and focus more on running than cycling.  I think I can make up more time on the run than i can on the bike.

Quest for a Personal Best

I have decided it is time to go for a personal best at the half-marathon distance.  My personal best is 1:32:04 which was set in 2006, over 5 years ago.  I need to find a flat half-marathon sometime between now and the end of the year.  At 42 running sub-7 minute miles is not going to be an easy task.  I know with the Lords help I can achieve a new personal best. 

It is time to begin praying for God to reveal to me a scripture verse to be my verse for this race and for God to confirm to me what race will be my goal race.

3 Mile Tempo Run - Total of 5 Miles

Today, I went out for a tempo run.  1 mile WU followed by 3 miles at a 6:43 pace; slightly faster than I want my tempo run to be.  I am going to try and run a 1:30 HM in November, if I can run that weekend.  My son has soccer state finals that same weekend and of course if he makes it I will be going to the soccer game and not the HM.  I will have to look for another HM if I can’t run it.

IRONMAN LOUISVILLE RACE REPORT

Short Report:

2440 participants.
451 participants in age group.

Swim: 1:10:53 – 703 overall – 113 in age group
Bike: 5:53:14 – 586 overall – 113 in age group
Run: 5:07:54  - 784 overall – 138 in age group

Finish time: 12:26:24


Long Report:

I went into Ironman Louisville under trained but it is better than going into the race over trained.  Although I did get in all of my long swim/bike/runs, so that was a plus as I knew I could do the distance without any major problems. 

My bible verses for this race were Phil 4:13 and Col 3:23.  I had a constant reminder of those two verses on my hands.  In addition, I had 141 names of loved ones who have battled cancer written on my arms.

We arrived in Louisville on Friday and we went straight to athlete check-in and it was good that I did as there was no line.  Once I was checked in I was able to finally meet Trevor Stultz, a team mate on MultiSport Ministries.  We ended up hanging out for most of the weekend.  Then we walked around the expo for a while before heading to the hotel.  Friday night we went to the welcome banquet and I am glad that we did, it was very uplifting atmosphere.  After the welcome banquet and athlete race brief we attended the Iron Prayer which was led by Fellowship of Christian Athletes (FCA).  It was a great message.  From the banquet we walked back to hotel and I took an ambien so I could get a good night sleep.  I was out in almost no time.

Saturday morning I was up and pacing early as normal, so I went out for a short run down to the transition area to take some pictures and then up to the swim start and back to hotel for a total of 3 miles.  Then we headed down for the practice swim; which was another electrifying environment.  We met up with Trevor again and headed to the water.  Just as I was about to enter the water my goggle strap came apart.  I quickly put it back together and jumped in the water and off we went.  I had nothing but problems with my goggles leaking and I couldn’t seem to get them to stop.  It was definitely a blessing from God that I had these problems on the practice swim.  I have never had problems with the goggles but it prompted me to use my spare goggles for the race.  I had no issues race morning; Praise the Lord.

After the practice swim we went back to the hotel to rest and eat before meeting up with Trevor again to drop the bikes off at transition area and then driving the bike course.  For some reason I was thinking the bike course was flat to rolling hills.  Well, the only part of the course that was flat was the first and last 10 miles.  The rest of the course was either up- or down-hill with a few pretty steep climbs although not long.  After driving the course I decided I would stick to my plan of trying to ride right at 19 mph.  Once we finished the drive Melissa and I went out to eat at IHOP, my normal place to eat the night before a race. 

I wanted to get to sleep early, but I couldn’t so I walked back to the transition area to take some photos of all the bikes.  Finally I was able to get to sleep around 9, I had my alarm set for 3 so I could get some breakfast and give it time to digest before the race.

Race Day:

After eating breakfast at 3 I went back to sleep and up at 4:30 and by 5 we were heading out the door to the transition area.  Put my bike bottles on my bike, put air in the tires and met up with Trevor to walk to the swim start.  It was a beautiful cool morning and could ask for anything better for the end of August and the weather forecast for the day was mid 80’s.  When we made it to the start we joked about getting an interview and lo and behold 10 minutes later a reporter asked if it was ok if he interviewed me live on channel 11 news.  Too funny, I don’t know which was harder, getting interviewed before an Ironman or waiting to start the race.  You can watch the interview here.

Swim: The race was a time trial start with athletes lined up and time would start as we crossed a timing mat and jumped into the water.  It took us 36 minutes from the time the race started until I entered the water and started my adventure.  Once we entered the water we started swimming upstream for something less than a mile.  My goal, after I hit the water, was to swim to the turn around and I felt as though it took forever as I was getting kick and punched with all the swimmers in the water.  All I kept telling myself was to keep moving you can make it to the turn.  As I made it around the buoy I was relieved and decided I would take a break and do the breast stroke for a little.  I felt as though I was working harder even though I was now swimming with the current, so I went back to swimming freestyle for the remainder of the swim.  As I was swimming I was starting to get excited as I could see the bridges in the distance and knew once I reached them it was less than 400 meters to the exit of the water.  Once I reached the exit and I crossed the timing mat I was ecstatic when I saw my time was 1:10 and some change.  The official time was 1:10:53.  My anticipated time was 1:15 and coming out of the water some 4 minutes faster was exciting.

T1: I had planned for 10 minutes in transition.  I wanted to make sure I didn’t rush myself and I wanted to eat a cliff bar and drink a bottle of fluid before getting on the bike.  So when I made it through transition in less than 8 minutes I was happy.  I even took the time to talk to people inside the changing tent and just enjoy the day.

Bike:  The first 10 miles of the bike course is flat and fast and I had to work hard at not going out to fast.  People were constantly passing me and I was riding between 19 and 20 which was faster than I wanted to ride.  I just let them go, knowing I would pass them later on the course.  I was taking bike splits every 10 miles to help me maintain my speed without over doing it.  The first hill would be the test at 11 miles and up we went and I was passing everyone going up the hill.  Climbing is a strength and I let it work for me.  We hit the out and back which I thought would be the toughest part of the course which had some steep hills on it.  It was kind of scary going down the hills at 45 mph passing people.  The road was narrow and windy and not a lot of room for error with people climbing the other side of the road.  We headed into the Lagrange Loop which we rode twice.  It seemed as though we had a head wind the entire time.  Every we turned I thought I would get some relief but it didn’t happen.  The combination of winds and hills made most of this loop brutal with the exception of highway 42 which provide relief with a tailwind.  On the second loop I was trying to compare my 10 mile splits.  The surprising part I was my speed hadn’t slowed too much coming around the second loop.  Once I hit highway 42 the second time I knew it was net downhill with the wind to my back.  My fastest 10 mile splits of the day were 90-100 and 100-110, both being over 20 mph.  During the last 15 – 20 minutes of the bike my stomach started to hurt.  I wasn’t sure what was going on, but I wasn’t stopping until I hit the transition area.  The bad thing was I didn’t take in any more fluids the remainder of the ride.  I finished the bike right on pace with my goal of 19 mph for an average speed.  The hills in the Lagrange Loop were tough.

T2:  I dismounted the bike and handed off the bike to the catcher and headed down the chute to grab my run bag and into the changing tent.  I was in agony as my stomach was cramping.  I considered stopping but I looked at my arms and was reminded of the battle that the 141 names on my arms and knew I had to continue the fight.  I changed my socks and put on my running shoes and grabbed my water bottle and went to the aid station inside the tent and filled the water bottle.  From there I went straight to the porta-potty.  No relief; Ugh!

Run:  I headed out of transition and out to the road.  Even though I wasn’t feeling the greatest I just kept moving one foot in front of the other.   I saw Melissa as soon as I turned onto the street.  I ran over to give her a kiss and tell her is was going to be a long run.  I ran for as long as I could, which wasn’t very long.  I was now just focusing on moving forward from one aid station to the next.  I don’t know how many times I looked at the names on my arms and repeated Phil 4:13 and Col 3:23.  It must have been bad, at mile 5 or so I started talking to a gentleman that prayed over me before he continued onto the finish; he was on his second lap.  He was a great encouragement.  The most aggravating thing was that my legs felt fine but my stomach just didn’t want to give me any relief.  As I made my way back to start the second loop my stomach was beginning to feel better, so I tried to pick-up the pace a little bit.  But by now my feet were starting to hurt with each step.  I figured if I would run faster it would be over faster.  It didn’t work!  All it did was create more pain and I think I actually got slower.  I remember talking to several people on the course and had a chance to pray with a couple of them.  I know it helped me and I pray that it helped them.  I am not sure if any of them finished.  When I was approaching the turnaround for the last time I started calculating in my head the pace that I needed to make it back by 8 pm, which was 13 hours from 7 am.  Since I didn’t know when I actually started I didn’t know what my actual time was.  I really could have looked if I would have scrolled through my Garmin settings, but I don’t think my mind was all together at this point.  Somehow I calculated 13 minute miles would work for the last 5 miles.  I started to run much better and at one point I was back in the low 9 minute miles, but again it didn’t last long and I think I was doing more damage than good.   Finally I was reaching the city and so glad when I passed the 25 mile marker and ran (using that term loosely here) the rest of the way to the finish.  With tears in my eyes I could hear the announcer, but somehow I missed him call my names and say “You are an Ironman”.  I can’t believe how slow I ran.  My slowest marathon time prior to this was a 3:45 and that was carrying a 3x5 flag and now I just ran a 5:07 marathon.  It just goes to show how tough it is to complete an Ironman.  Next time maybe……

As I crossed the finish line, I heard a lady say “You are the Cancer Guy!” and then she went on to tell me about a family member that has cancer.  It was a nice conversation and then I moved on to get my timing chip off and photo.  Come to find out later, the recorded interview was played on the evening news and she saw that recorded.  How cool is that?

The race starts on Sunday, August 28th at 0700.  It is a time trial start, first come first start.  I would expect that I will start sometime around 7:30 or so. 

My goal is to be complete in 12 hours with a secondary goal of 13 hours if things start to fall apart.  If things go horribly wrong I have 17 hours to complete the race.

Here are my goals for each leg of the race.

Swim:  1 hour 30 minutes
Bike: 6 hours or 18.7 mph.  I plan on starting the ride at about 19 mph.  If my legs feel good through 90 miles or so I will attempt to pick up the speed for the last 22 miles.
Run: 4 hours or 9 minute miles.  This is my unknown.  All of my long runs were at an 8:30 pace with my longest run being 21 miles.  What I don’t know, is how the legs will be after coming off an 112 mile run.

Only 5 days left until race day.

Today’s workout was in memory of Eric Barefoot.

The scheduled called for an easy 15 mile bike ride this morning.  I ended up doing 16 as I wasn’t paying attention to my distance on the way out.  It was definitely at a conversational pace which made for some good riding.  I was even able to get a co-worker to ride with me that hasn’t ridden in a long time.

Today’s swim workout was in honor of Matt Dickinson and the run workout was in memory of David Thomas.

This morning I headed to the pool for a 2000 meter swim with the main set included 10 x 50 meter intervals.  I kept long rests in between each interval.  It was a great workout.

At lunch I headed out for a 5 mile run.  I kept the pace slow and just enjoyed the run.  The heat index was near 100 degrees.

Today’s workout was in honor of Linda Cousins.

This weekend has been busy with the Thunder Road Soccer Tournament and finding the time to squeeze in a workout was not easy, so this morning I decided to ride to the tournament and let the wife drive to the game.  Today was an easy 30 mile bike ride from the house to Auburn Soccer Complex.  I was really a nice scenic ride, although it was mostly uphill and I had to constantly remind myself this is race week, slow down and don’t push it.

This was posted on the Facebook Ironman Louisville 2011 page and man did I need these encouraging words.

Welcome to the Doubt Zone. For any first-timers out there (and the rest of us who still feel like it every time), the next few days can see huge doubts bubbling up as you pack, load up, head to Louisville, and especially when you arrive and "everyone looks more fit" than you. This is where the mental work really starts. You thought it took a lot during those long boring yards chasing the black lane line, the long hot uncomfortable bikes, the long painful runs? In the next few days, you may hear those long-whispering internal voices start screaming, "What in the world was I thinking? Who am I fooling? Why am I doing this?" Don't listen to that voice! You did everything you needed to do, even if you didn't do everything you thought you'd do. You are ready. Your body is ready. Nine days from now, it's all going to come together. Today’s run was in honor of Bill Cousins.

10 mile run scheduled for today and an easy pace.  I was looking to run in the 8:30s or so.  I ended up running a whole lot faster; low 8s.  It wasn’t intentional, I guess my legs are feeling good and I was just running and the heart rate was in the low 60% range.

Today’s training was dedicate in memory of Lee Sheaffer, lung cancer Chip Coffman, who lost his battle with cancer on 8/7/11.

Today I went out for a nice easy 24 mile bike ride.  The intent was to keep it easy.  I didn’t want to ride much faster than 17 mph.  I did start out a little fast and then slowed it down.  It made for a nice comfortable ride.  Only a few more cycling workouts before Ironman Louisville.  J

At lunch I went to the pool for a few quick sets; I did 4 x 400 meters intervals with 90 seconds of rest.  They turned out to be nice a fast, much faster than I anticipated.  Each of them in the 6:40s.  I finished the workout with a total of 2200 meters.

This is my taper week and since I have worked late both Monday and Tuesday and was thrown off my schedule I decided to take today off from training completely.  It isn’t going to hurt me at this point.  Plus I had to go jump out of a perfectly good airplane today which took up most of the day.

Today’s training was in memory of Kathleen Burke, pancreatic cancer.

Today I was scheduled for a 30 mile bike ride with the last 5 at race pace.  I rode at lunch to get out in a little more heat.  I ended up riding the first 24 miles at a moderate speed of 17.1 mph and then 5 miles at 22.9 mph.  It was a good push and the legs felt great; especially that I was riding into the wind.  I finished the ride with just over a mile of easy spinning back to the office.

Today’s workouts were in honor of Carolyn Billingsly and Sue Kovatch; both breast cancer survivors.

This morning I headed to the pool for a 4000 meter swim.  I started out nice and comfortable finish my 500 meter sets at 9:08, 9:11, 9:14, and 9:27 through the first 2000 meters.  During the last 500 I was beginning to cramp in both my toes and my right calf.  So I decided I would grab the pull buoy and just let the legs drag behind me and continue my swim.  Then the next sets were 9:21 and 9:29 and then feet/calf continued to cramp so I decided to get out of the pool versus trying to push through it.  At this point in my training it isn’t going to hurt, other than the mental aspect of it.

At lunch I went for a 7 mile easy run.  The goal was to run no faster than an 8:40 pace.  I knew I would struggle to keep the pace easy, but once I settled into the pace all went well.  My slowest mile was 8:42 and my fastest mile was 8:36 which just happened to be my last mile as I wasn’t paying attention to the pace.  The lunchtime heat wasn’t as bad as it has been over the past few weeks and it was welcome to be much cooler.  I am hoping that IM Louisville temperature will be less than what it was today at lunch.

Sunday August 14, 2011 - 70/4 Brick Workout

Today’s brick workout was dedicated in memory of Mrs. Barnes and Lance VanBuskirk.

I took two days off to let the knee heal up.  Today I went out and did yesterday’s workout of 70 miles on the bike and followed it with a 4 mile run. 

Bike:  The goal on the bike was to ride the first 40 miles at 18.7 for an average speed and then finish the last 30 at 20+.  I rode a bit faster than I wanted on the first 40 miles averaging 19.1 and then I pushed the final 30 miles averaging 20.8.  Both goals met!  My goal for the Ironman is 18.7 mph.  Based on my performance that should be an attainable goal. 

Run:  The goal on the run was to stay steady and deal with the heat.  By now the heat index was near 100.  I wasn’t in any hurry and new I would take some walk breaks to drink.  I ended up only taking two walk breaks.  I finished the run averaging an 8:24 pace.  My goal for the Ironman is a 9 minute mile and I should be able to accomplish it just fine provided I can manage my nutrition and hydration on the bike.

Today’s workout was dedicated in honor of Holly Cornell.

This was an easy bike workout.  I covered 23 miles at an easy pace of 16.1 mph.  It was good to get out there and take it easy and have some good conversations.

I was also concerned with a pain in the right knee from Wednesday’s workouts.  Not sure if it came from swimming or from running, but wanted to take it easy today.

Today’s workouts were dedicated in honor of Diana Godwin and James R. Johnson.

Once again I ran into problems getting to the pool.  Since my primary pool is closed I tried to drive to the outdoor pool on the other side of post and to my surprise the roads were closed from 6:30 to 7:30 for PT and I got there at 6:40.  So I turned around and went back to the office for a run.

I ran 8.5 miles run this morning.  I ran 4 miles at an 8:30 pace and then ran a tempo run for 4 miles with the goal to slowly get faster each mile.  I ran a 7:42; 7:38; 7:35, 7:06 and finished it up with a ½ mile cool down.

At lunch I did 4200 meter swim with the main set consisting of 3 x 400 meters and 3 x 300 meters.  Overall I had a great workout.

Today’s workout was dedicated in honor of Diana Godwin and James R. Johnson.

Bike/Run brick workout today.  31 mile bike ride at a leisurely speed with a few repeats at race pace thrown in there.  Once I returned to the office I quickly changed and off for a 2.5 mile run at a 7:50 average pace.  Great workout and it was good to ride with Justin and Jerry again.

Today’s swim was dedicated in honor of James W. Osborn and today’s run was dedicated in honor of Jacque Creech, breast cancer.

I headed to the gym this morning for a 4000 meter swim.  To my surprise the pool was closed due to some electrical problems.  It made for a change of plans and off for a 7 mile run.  I did 3 x 1 mile tempo repeats.  I ran an 8:15 warm-up, 3 x 1 miles at 6:49, 6:43, 6:42 with an 8:15 mile recovery mile and finished the run with a mile at 8:00 flat.  I could feel the soreness in the legs from Friday and Saturdays workouts.

At lunch I headed to the Olympic size pool on the other side of post.  I had to cut it short since it was a lunchtime swim and it took me so long to get there.  2000 meters split into 4 x 500 meter sets.  The water was hot and the heat index was near 100.  It didn’t make for a pleasant swim and I just had no desire to swim.  I hate when my plans get interrupted, I was looking forward to the 4000 meter swim.

Today’s workout was dedicated in honor of Patsy Sanders.

Long run day.  I headed out to run 3 x 7 mile loops for a 21 mile run.  I started running at 5:30 and maintain an 8:33 pace through the first loop.  At the start of the 2nd loop I picked up 3 other people to run with me and I managed to pull off another 8:33 pace.  The 3rd loop it was just two of us and I decided to take a different route which was a tougher route.  I stopped to refill my water bottle and kept the watch running; which equated to an almost 10 minute mile.  The 3rd loop was a little slower and I finished the run with an 8:39 mile pace.  All in all it was a great run.

Today’s Run was dedicated in honor of Susan Alexander.

Long bike ride.  Last century ride before Ironman Louisville.  I decided to try and take in more fluid on today ride to help prevent me from hitting the “wall” so the goal today was to take in 16 oz of fluid every 10 miles.  I started downtown and rode to my office where I had a cooler waiting on me with cycling bottles.  From there I did 4 x 20 miles out and back grabbing fresh water bottles each time.  It was amazing how fast all the ice would melt in this heat; especially on the last 2 laps.  My goal was to try and stay at my goal speed of 6 hour bike for the Ironman which equates to about 18.7 mph.  I finished the ride with a total of 102.2 miles and averaged 18.7.  I took splits every 10 miles with 17.5, 18.9, 19.5, 18.7, 19.8, 19.1, 19.9, 18.8, 17.5 and 18.2.  When I finished the heat index was 100.
